Understanding Running Pace

📏 Pace vs Speed
Pace = time per unit distance (min/km or min/mile). Speed = distance per unit time (km/h or mph). They are reciprocals: 6 min/km = 10 km/h. 5 min/km = 12 km/h. 4 min/km = 15 km/h. Most runners prefer pace; cyclists and swimmers typically use speed.

Predicts race times at different distances: T2 = T1 × (D2/D1)^1.06. If you run 5K in 25 minutes: predicted 10K = 25 × (10/5)^1.06 = 25 × 2.085 = 52:08. The exponent (1.06) accounts for the fact that longer distances require proportionally slower paces.
🌡️ Heat and Altitude
Running pace slows significantly in heat and humidity. Each 10°C above 10°C slows pace by approximately 1.5–3%. At altitude above 1,500m, reduced oxygen availability slows pace by 1% per 100m of elevation gain. Adjust race pace goals for environmental conditions.
💧 Pacing Strategy
Even pacing (same pace throughout) or slight negative splits (second half faster than first) consistently produce better race times than positive splits (starting too fast). The first kilometre of any race should feel almost too easy — excitement causes most runners to start too fast and suffer later.

Training with Pace Data

The 80/20 training principle

Research by exercise scientist Stephen Seiler shows elite endurance athletes spend approximately 80% of training at low intensity (easy pace) and 20% at high intensity. Most recreational runners do the opposite — running most miles at a moderate 'junk miles' pace that is too hard to recover from but too easy to produce adaptation. Committing to genuinely easy paces on easy days (which often means slower than feels comfortable) significantly improves overall training quality.

Calculating easy pace

Your easy training pace should be 60–90 seconds per kilometre slower than your 5K race pace. For a 25-minute 5K (5:00 min/km), easy pace is 6:00–6:30 min/km. Using a heart rate monitor to ensure easy runs stay below 75% of maximum heart rate is more accurate than pace alone, especially in heat or on hills.

Progressive overload in running

The primary driver of running improvement is gradually increasing weekly mileage. The 10% rule — increasing total weekly distance by no more than 10% per week — prevents the overuse injuries that sideline most runners. Pace improvements follow naturally from increased volume at easy intensity. Attempting to force pace improvement through more speed work at lower mileage produces inferior results and higher injury rates.

🏃 Race day pacing advice: Start at goal pace or slightly slower for the first 20% of the race. Negative split (finish faster than you start) is the single most consistent predictor of faster race times. If you feel you are going too slowly in the first kilometre, you are probably going exactly the right pace.
